You arrive at the gym, notice an empty mat, and the familiar question appears: should you stretch now, after the workout, or at another time? The short answer is that before training it is usually more useful to move and prepare the actions you are about to perform. Afterwards, static stretching is optional and makes most sense when flexibility is one of your goals.
The confusion starts because we use “stretching” for different things. A leg swing, holding your foot behind you for thirty seconds, and performing a bodyweight squat do not have the same purpose. A useful answer is therefore not simply “before” or “after”. It depends on the type of work and what you want from it.

The short answer: dynamic before, static when flexibility is the goal
As a practical rule for a healthy adult:
- before strength work, intense cardio, or sport: use a short general warm-up, dynamic mobility, and exercise-specific preparation;
- after training: use gentle static stretches if they feel good or you want to work on a particular area;
- to improve flexibility: repeat short, consistent sessions after training or separately from your main workout;
- with pain, a recent injury, or a major restriction: do not force the range to “loosen it”; adapt the exercise and seek professional assessment if it persists.
This does not make static stretching bad. It simply stops us asking it to do the job of a warm-up, sensible load progression, or complete recovery plan.
Stretching, mobility, and warming up are not the same thing
Static stretching
You hold a position for a period of time, such as bringing your foot behind you to stretch the quadriceps. Its main purpose is to tolerate and develop a particular range. There is no need to bounce or push into pain.
Dynamic stretching
You actively and repeatedly move through a controlled range: leg swings, walking lunges with rotation, or arm circles. This fits well in a warm-up because it more closely resembles the activity that follows.
Mobility
Mobility is your ability to access a range and control it. It is not only about a muscle being “tight”. The joint, strength, coordination, and familiarity with the position all matter. You may be flexible enough to bring your knee to your chest while lying down and still need practice to control a squat.
Warm-up

What to do before strength training
Before lifting, the priorities are to raise your temperature slightly, move the joints you will use, and rehearse the first pattern without creating fatigue. Spending several minutes on long static stretches for the muscles you are about to load is rarely the best use of that time.
A 2024 systematic review found a small, temporary reduction in maximal strength after static stretching, clearer when each stretch lasted 60 seconds or longer. It also added an important nuance: the effect was most apparent in isolated muscle tests and does not justify banning every brief pre-workout stretch.
On the gym floor, this means you can use a short ankle mobilisation if it helps you find a better squat position. Then move through that range and perform ramp-up sets. What you generally want to avoid is turning the ten minutes before a demanding set into a long, passive flexibility session.
A review of different warm-up methods focused on explosive lower-body performance also found better results with dynamic than isolated static stretching. A leg swing is not magic; the finding supports preparing the body with relevant movement.
A 7-minute pre-lifting routine
You do not need to perform every mobility drill you know. Choose the work that prepares the session in front of you.
Before a lower-body session
- Two minutes on a bike, treadmill, or rower at an easy pace.
- Eight ankle rocks per side, moving the knee forwards without lifting the heel.
- Eight unloaded hip hinges, looking for control rather than maximum depth.
- Six dynamic lunges per side or bodyweight squats.
- Two or three ramp-up sets of the first exercise, adding load without approaching failure.
Before an upper-body session
- Two minutes of easy rowing or cycling.
- Eight shoulder circles in each direction, without forcing the range.
- Eight thoracic rotations per side or controlled arm openings.
- Ten light rows with a band, cable, or machine.
- Two or three ramp-up sets of the first press, pulldown, or row.
The last part is the most specific. If you are training the chest press, the best preparation ends by looking like a light chest press. If you are using the leg press, finish with a lighter leg press. The aim is not to become tired. It is to make sure your first work set is not also your first rehearsal.
What if one position feels especially restricted?
A brief stretch before training may temporarily help you access a range you need, but you then have to use and control that range. For example:
- brief ankle mobility;
- an unloaded squat through the new range;
- a light set of the actual exercise;
- working load only if the position remains stable.
If reaching depth causes pain, makes you lose foot pressure, or requires you to force the joint, holding the stretch for longer is not the automatic solution. Adjust the variation, load, or range. Do you need to stretch after a workout?
No, it is not compulsory. You can stretch if you enjoy how it feels, if it helps you slow down, or if your goal includes improving flexibility. You do not need to run through every muscle you used in five minutes for the workout to “count”.
Post-workout stretching is not an eraser for next-day soreness either. A 2025 meta-analysis found no significant benefits over not stretching for muscle soreness, strength, performance, or other lower-body recovery measures. A gentle stretch may still feel pleasant. The point is not to mistake temporary relief for proven faster recovery.
If you finish a session breathing heavily, start by walking or cycling gently for a few minutes. If you then choose to stretch, use comfortable positions and breathe normally. If you want more flexibility, train it as a goal
Twenty random seconds once a month is not a plan. Flexibility improves when you repeat a tolerable stimulus over several weeks, just like other physical qualities.
A meta-analysis of 189 studies found that static stretching improves flexibility in adults and that, across the protocols analysed, gains tended to be maximised at around ten accumulated minutes per week. That is not a universal prescription for every muscle and it is not a reason to force the position. It is a useful sign that two or three short, consistent blocks may be enough.
Try this format:
- choose two or three areas that genuinely limit your activity;
- use two positions for each area;
- hold each for 20-40 seconds without pain;
- repeat twice;
- practise two or three days per week;
- reassess the range after four to six weeks.
After a workout can be a convenient time, but a separate session works too. Choose the option you can maintain without cutting into the training that matters most.

Four common mistakes
Static stretching, then jumping straight to the working weight
Even after a brief stretch, you still need to rehearse the exercise. Add progressive ramp-up sets to check technique, range, and how the movement feels that day.
Confusing tension with pain
A stretch may create tolerable tension. A sharp sensation, joint pain, tingling, or a feeling that gets worse is not a signal to push harder. Leave the position and consider what is causing it.
Assuming more range is always better
Useful mobility is range you can control. Reaching further while losing support, position, or normal breathing does not automatically improve the exercise.
Stretching only because you think you should
If your range already lets you train well and you do not want more flexibility, those minutes may be better spent cooling down, performing one more useful ramp-up set, or simply catching your breath. A tool is useful when it answers a need, not when it becomes superstition.

No. Be most cautious with long, intense holds immediately before asking the same muscle for high force or power. If a short stretch helps your position, use it and follow it with dynamic movement and ramp-up sets.
